You just finished a 5K. Or maybe a 45-minute tempo run. Your watch says you burned 400 calories, but you are not sure if that is accurate. This calculator gives you a science-based estimate of calories burned during running.
This calculator estimates running calorie expenditure using MET values from the Compendium of Physical Activities, adjusted for your weight, running speed, duration, and incline. It provides calories burned, distance covered, pace, and calories per mile.
A 2024 study in the Journal of Sports Sciences analyzed energy expenditure data from 12,000 runners and found that running burns approximately 0.63 calories per kilogram of body weight per kilometer, regardless of speed. This means a 70 kg person running 5 km burns about 220 calories whether they run it in 20 minutes or 35 minutes. Speed affects calories per minute, but calories per mile stay relatively constant. How the Calculation Works
Calories = MET x Weight(kg) x Time(hours)
Running has much higher MET values than walking. A 6 mph jog is 9.0 METs versus 3.5 METs for walking at 3 mph. This is why running burns roughly twice as many calories per minute. The calculator adjusts METs for incline: each 1% of uphill grade adds 0.2 METs, reflecting the extra work of running uphill.

Example Calculations
Example 1: The 5K Runner
Maria is a 140-pound woman who runs a 5K in 28 minutes at an easy pace (6 mph) on flat ground.
- Weight: 140 lbs = 63.5 kg
- Time: 28 min = 0.467 hours
- MET: 9.0 (easy, flat)
- Calories: 9.0 x 63.5 x 0.467 = 267 kcal
- Distance: 6 mph x 0.467 h = 2.8 miles
Maria burns 267 calories running her 5K. This is equivalent to about one bagel with cream cheese. It illustrates why running alone, without dietary changes, produces slow weight loss. A 3.1 mile run does not offset a large dinner.
Example 2: The Marathon Training Long Run
David is a 180-pound man training for a marathon. He runs 90 minutes at an easy pace (6 mph) on a route with an average 2% incline.
- Weight: 180 lbs = 81.6 kg
- Time: 90 min = 1.5 hours
- MET: 9.0 + (2 x 0.2) = 9.4
- Calories: 9.4 x 81.6 x 1.5 = 1,151 kcal
- Distance: 6 mph x 1.5 h = 9.0 miles

Running, especially at high intensities, produces an afterburn effect called Excess Post-exercise Oxygen Consumption (EPOC). After a hard run, your metabolism stays elevated for 2 to 24 hours as your body restores oxygen, repairs tissue, and replenishes glycogen. Common Mistakes to Avoid
- Overestimating calorie burn: Fitness watches often overestimate running calories by 10 to 20%. A 30-minute easy run burns about 300 to 400 calories for most people, not 600.
- Eating back all exercise calories: If you run 300 calories and then eat a 500-calorie post-run meal, you are in a surplus. Eat back half your exercise calories if weight loss is the goal.
